What this calculator does. The Jet Lag Calculator takes the route you are actually flying — using the same worldwide airport database and flight-time engine behind the Flight Time Calculator — works out how many time zones you cross and in which direction, and turns that into a severity estimate, a realistic recovery window and a practical plan for your first night and first full day. What is jet lag?
Jet lag is what happens when your internal body clock and the local clock disagree. Deep in the brain, in a structure called the suprachiasmatic nucleus, sits a master pacemaker that keeps a roughly 24-hour cycle running across almost every system in the body: when you feel sleepy, when your core temperature falls, when cortisol rises to wake you up, when melatonin is released in the evening, when your gut expects food. Cross several time zones in a few hours and that pacemaker does not travel with you. It is still running Greenwich time while your surroundings insist it is breakfast in Tokyo.
The result is a familiar list: exhaustion in the middle of the local afternoon, wide awake at 3 am, poor concentration, low mood, headaches, an unreliable appetite and a digestive system that behaves oddly for a few days. Crucially, none of that is caused by flying itself. A twelve-hour flight due south from London to Cape Town crosses barely a zone and produces travel fatigue that a single good night fixes. A six-hour flight west to New York crosses five zones and produces genuine jet lag that takes the better part of a week to settle.
Why does it happen — circadian rhythms explained
Your circadian rhythm is not a metaphor; it is a physical, self-sustaining biochemical cycle inside your cells. Left in constant dim light with no clocks, most people's cycle free-runs at slightly longer than 24 hours — commonly quoted at around 24.2 hours. Every day, daylight nudges it back into line. Bright light in the morning pulls the clock earlier; bright light in the evening pushes it later. Meal timing, exercise and social schedules add weaker cues on top.
Because the natural cycle runs long, your body finds it easy to stretch a day and hard to shorten one. That single fact explains most of what travellers experience. Flying west lengthens your day: you land, stay up a few extra hours, and go to bed later than usual — precisely what your biology wants to do anyway. Flying east shortens it: you land and are expected to fall asleep hours before your body produces any melatonin at all. You can lie in a dark hotel room being told by your own physiology that it is mid-afternoon.
Why travelling east is usually harder than travelling west
The rule of thumb used by sleep clinicians and airline medical departments is that you can shift your clock later by roughly 90 minutes to two hours a day, but earlier by only about an hour. That asymmetry is why this calculator applies a heavier weighting to eastbound routes and stretches the estimated recovery window accordingly. London to New York and New York to London cross the same five zones, but the return leg is consistently the one that costs travellers a week of early-morning wakefulness.
There is a practical consequence. If your trip is short and eastbound — a two-day business visit, say — you may be better off not attempting to adjust at all. Keeping home hours, scheduling meetings within your natural alert window and going home before your body has committed to the new zone is often less costly than half-shifting twice. This calculator's trip-length input reflects that: short trips are weighted lower, because the sensible strategy changes.
How long recovery usually takes
The widely used planning figure is one time zone per day, and it is a reasonable starting point. In practice westbound travel often runs a little faster than that and eastbound noticeably slower — closer to a day and a half per zone for many people. Six zones west is often broadly settled within five days; six zones east can take eight or nine. Age, sleep quality, flexibility of schedule and how disciplined you are about daylight all move the number.
Expect the shape of it too. Day one is frequently the easiest, because arrival adrenaline and novelty carry you through. Days two and three are usually the worst, with the classic pattern of falling asleep easily at 8 pm and being fully awake at 2 am. From day four the wake times start to drift later and the afternoon slump shortens. Judge your progress by whether you can sleep through until a normal local hour, not by how tired you feel at any single moment.
Tips before you travel
Preparation buys you more than anything you can do in the air. In the three or four nights before a significant eastbound trip, go to bed and get up 30 to 60 minutes earlier each day, and get bright light immediately on waking. Before a westbound trip, do the reverse: stay up later and seek light in the evening. Even a partial shift reduces the gap you have to close on arrival.
Arrive rested rather than depleted. The habit of finishing work at 2 am the night before a long-haul departure guarantees that travel fatigue and body-clock disruption arrive together. Book flights with the plan in mind rather than purely on price: an overnight eastbound flight that lands in the morning gives you a full day of destination daylight, which is the strongest tool you have. Set your watch and phone to destination time as you board, and start thinking in that time immediately.
Tips during the flight
Drink water regularly and keep alcohol modest. Alcohol makes it easier to fall asleep on a plane and considerably harder to stay asleep, and it worsens dehydration in already dry cabin air. Get up and walk every couple of hours — it helps circulation, comfort and how you feel on landing. Use an eye mask and earplugs if you are trying to sleep on destination night-time, and resist the urge to sleep simply because the cabin lights are off if it is daytime where you are going.
Eat on destination time where you reasonably can. Meal timing is a genuine circadian cue and airline service schedules do not always match the zone you are heading for. Skipping a service in order to eat breakfast at destination breakfast time is a perfectly sensible thing to do.
Tips after arrival
Get outside. Daylight is dramatically brighter than indoor lighting — thousands of lux versus a few hundred — and it is the cue your body clock responds to most strongly. Time it according to direction: morning light after travelling east, late-afternoon and early evening light after travelling west. Eat meals at local times even if you are not hungry. Keep the bedroom cool and dark, avoid a heavy late dinner, and put screens away an hour before the target bedtime.
Anchor the wake time above all else. A ragged first night is normal and does not mean the plan has failed. Getting up at the target hour and immediately seeking light does more for tomorrow than lying in to make up the deficit.
Business travel
For business travellers the goal is usually performance on a specific day rather than comfort. Work backwards from the meeting. If it is a short eastbound trip, consider staying on home time and scheduling anything demanding within your natural alert window. For longer trips, arrive a day earlier than feels necessary — the difference between presenting on day one and day two of a five-zone shift is substantial. Keep the first evening light, avoid the arrival-night dinner that runs to midnight, and be honest with yourself about which decisions should wait until you have slept.
Family travel and children
Children often adjust faster than adults but do it far less quietly. The workable strategy is to move the whole family onto destination time immediately: local meal times, local bedtimes, plenty of outdoor daylight, and firm limits on afternoon naps for toddlers. Expect two or three very early mornings and plan them — an early breakfast outside is a much better outcome than everyone lying awake in a dark hotel room. Keep the first day gentle. Theme parks, long drives and big family dinners belong on day three.
Older travellers
Circadian rhythms tend to become less flexible and sleep lighter and more fragmented with age, so the same shift can take longer to settle. That is built into this calculator's estimates. The mitigations are the standard ones applied more deliberately: a longer pre-travel adjustment, a genuinely early arrival before anything important, disciplined daylight exposure, and realistic expectations about the first three days. Anyone managing a health condition or taking medication on a fixed schedule should discuss the time change with their GP or pharmacist before travelling, because dosing intervals can need thought when the calendar day changes length.
Athletes and sports travel
Physical performance follows its own daily curve, typically peaking in the late afternoon and early evening in body-clock terms — which means an athlete who has flown east may be asked to compete at what their physiology considers the small hours. Professional teams routinely travel several days early, budgeting roughly a day per time zone, and manage light exposure and training times tightly on arrival. Amateur competitors going abroad for a marathon or a tournament can borrow the principle even if the budget will not stretch to the full protocol: arrive as early as you can afford, train lightly at the local time of your event, and keep the day before competition calm.
Common misconceptions
"A long flight always means jet lag." Not so — it is the zones, not the hours. "I'll just power through with coffee." Caffeine masks sleepiness but shifts nothing, and taken late it guarantees a poor first night. "A big drink on the plane helps me sleep." It helps you fall asleep and stops you staying asleep. "I'll catch up at the weekend." Recovery comes from consistent wake times and daylight, not from a long lie-in. "Jet lag is just tiredness." Digestion, mood, concentration and coordination are all affected, which is why the first day is a bad time for important decisions.
